Band Pull-Apart
The band pull-apart is a light band exercise where you stretch a band across your chest with straight arms. It works your rear delts, with mid traps assisting. Use it as a warm-up, a high-rep finisher, or a quick way to balance all that pressing with more upper-back and rear-shoulder volume.
Muscles worked
The band pull-apart trains the shoulders, with traps helping.
Weekly sets for shoulders
Hard sets per week that Swole.fit plans for shoulders, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the band pull-apart
- 01Hold a light band in front of you at shoulder height with hands about shoulder width apart.
- 02Keep your arms straight with a soft bend in the elbows and palms facing down.
- 03Pull the band apart by moving your hands out to the sides until it touches your chest.
- 04Squeeze your shoulder blades together briefly at the end.
- 05Return slowly to the start, keeping tension in the band the whole way.
Coaching cues
- Arms long, pull wide
- Squeeze the shoulder blades
- Control the return
Common mistakes
- Shrugging your shoulders up during the pull hands the work to your upper traps, so keep shoulders low.
- Bending your elbows a lot turns it into a row, so keep your arms nearly straight.
- Letting the band snap back loses half the rep, so return slowly against the tension.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
