Dumbbell Chest Supported Row (Mid/Upper Back Focus)

The dumbbell chest supported row (mid/upper back focus) is an incline-bench row with elbows flared to about 45 to 70 degrees and a pull toward the chest. It targets the mid and upper back, with the lats and biceps assisting. Choose it to build your rhomboids and mid traps without lower back fatigue.

How to do the dumbbell chest supported row (mid/upper back focus)

  1. 01Lie face down on a bench set to about 30 to 45 degrees, with your chest on the pad and the dumbbells hanging below.
  2. 02Take an overhand or neutral grip and let your shoulder blades spread forward at the bottom.
  3. 03Row the dumbbells up with your elbows flared out wide, pulling toward your lower chest.
  4. 04Squeeze your shoulder blades together hard at the top, then lower to a full stretch under control.
  5. 05Keep your neck neutral by looking at the floor just ahead of the bench.

Coaching cues

  • Elbows out, shoulder blades together
  • Pull toward your chest
  • Pause and squeeze at the top

Common mistakes

  • Shrugging at the top shifts work to the upper traps, so keep your shoulders down away from your ears.
  • Tucking the elbows turns it into a lat row, so keep them flared around 45 to 70 degrees from your torso.
  • Cutting the stretch short stops the shoulder blades moving, so let them glide fully forward each rep.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
