Cable Pallof Press

The cable Pallof press is an anti-rotation core exercise where you stand side-on to a cable and press a handle straight out from your chest without letting it twist you. It trains the abs and obliques to resist rotation, a core skill for heavy lifting. Use it as a warm-up or core finisher.

How to do the cable pallof press

  1. 01Set the pulley at chest height and attach a single D-handle.
  2. 02Stand side-on to the stack and hold the handle against your sternum with both hands.
  3. 03Step away until the cable is taut and set your feet shoulder width apart with soft knees.
  4. 04Press the handle straight out in front of your chest until your arms are fully extended.
  5. 05Hold for two to three seconds without twisting, then bring the handle back to your chest.

Coaching cues

  • Press straight out, stay square
  • Brace like someone is about to push you
  • Breathe out as you press

Common mistakes

  • Letting your torso rotate toward the stack defeats the purpose, so lighten the load until you can stay perfectly square.
  • Standing with feet close together makes balance the limit, so set a stance about shoulder width or wider.
  • Pressing up toward your face instead of straight out changes the lever, so keep the handle at chest height.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
