Barbell Bulgarian Split Squat
The barbell Bulgarian split squat is a single-leg squat with your rear foot raised on a bench and a bar across your back. It hammers the quads and glutes of your front leg, with hamstrings assisting. Pick it to fix side-to-side imbalances while using far less total load than a back squat.
Muscles worked
The barbell bulgarian split squat trains the quadriceps and glutes, with hamstrings helping.

Weekly sets for quadriceps
Hard sets per week that Swole.fit plans for quadriceps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the barbell bulgarian split squat
- 01Set the bar on your upper back and stand about a long stride in front of a knee-height bench.
- 02Place the top of your rear foot on the bench and plant your front foot flat.
- 03Brace your trunk and lower straight down until your back knee nearly touches the floor.
- 04Keep your front knee tracking over your toes and your weight in your front heel and midfoot.
- 05Drive through your front foot to stand, finish all reps on that side, then switch legs.
Coaching cues
- Most of your weight on the front leg.
- Drop the back knee straight down.
- Lean slightly forward for more glutes.
Common mistakes
- Placing your front foot too close to the bench lifts your heel, so step farther forward until your whole foot stays flat.
- Pushing off with your back foot steals work from the front leg, so treat the rear foot as a kickstand only.
- Rushing to heavy loads before you can balance makes the bar sway, so master it light and brace hard before adding weight.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
