Bodyweight Lunges

The bodyweight lunge is a split-stance squat where you step forward and lower your back knee toward the floor. It trains your quads and glutes, with your hamstrings assisting, one leg at a time. Pick it to find left-right imbalances and build balance. Make it harder with reverse, walking or slow-tempo variations.

How to do the bodyweight lunges

  1. 01Stand tall with your feet hip width apart and your hands on your hips or by your sides.
  2. 02Take a long step forward with one foot, landing heel first and keeping your feet hip width apart.
  3. 03Lower your back knee straight down toward the floor until both knees are bent about 90 degrees.
  4. 04Keep your torso upright and your front knee tracking in line with your toes.
  5. 05Push through your front foot to step back to standing, then switch legs or finish the side.

Coaching cues

  • Drop the back knee straight down
  • Tall chest, quiet upper body
  • Drive through the front heel

Common mistakes

  • Stepping too short shoves your front knee far forward; take a longer step so your shin stays closer to vertical.
  • Walking on a tightrope with your feet in one line kills balance; keep your feet hip width apart side to side.
  • Slamming your back knee into the floor hurts and skips control; stop it just above the ground.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Once the top of the range is easy, Swole.fit suggests a harder variation or added load.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
