Dumbbell Bulgarian Split Squat
The dumbbell Bulgarian split squat is a single-leg squat with your rear foot raised on a bench and a dumbbell in each hand. It trains the quads and glutes hard, with the hamstrings assisting. Pick it to build legs without heavy spinal loading and to even out left and right differences.
Muscles worked

Weekly sets for quadriceps
Hard sets per week that Swole.fit plans for quadriceps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the dumbbell bulgarian split squat
- 01Stand in front of a bench holding dumbbells at your sides and rest the top of your rear foot on the bench.
- 02Hop your front foot forward so that at the bottom your front shin is roughly vertical or slightly forward.
- 03Brace and lower straight down until your rear knee hovers just above the floor.
- 04Drive through your front foot to stand back up, keeping most of your weight on the front leg.
- 05Finish all reps on one leg, then switch.
Coaching cues
- Drop straight down like an elevator
- Front foot does the work
- Lean forward slightly for more glutes
Common mistakes
- Setting the front foot too close jams the knee forward and limits depth, so find a stance where you can drop comfortably.
- Pushing off the back foot steals work from the front leg, so treat the rear foot as balance only.
- Letting the front knee cave in shifts the load poorly, so track it over your middle toes.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
