Barbell Lunge
The barbell lunge is a stepping single-leg exercise with the bar on your upper back, where you step forward, drop into a split stance and push back to standing. It works your quads and glutes, with hamstrings assisting, and adds balance and coordination demands that a stationary split squat doesn't.
Muscles worked
The barbell lunge trains the quadriceps and glutes, with hamstrings helping.

Weekly sets for quadriceps
Hard sets per week that Swole.fit plans for quadriceps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the barbell lunge
- 01Set the bar on your upper back, unrack it and stand tall with feet hip width apart.
- 02Brace your trunk and take a long step forward with one leg.
- 03Lower your back knee toward the floor until both knees bend to about 90 degrees.
- 04Push hard through your front heel and midfoot to return to the starting stance.
- 05Alternate legs each rep, or finish all reps on one side before switching.
Coaching cues
- Step long, drop straight down.
- Front knee tracks over your toes.
- Push the floor away to return.
Common mistakes
- Taking very short steps piles load onto the front knee and limits glute work, so lengthen your stride.
- Stepping onto a tightrope with feet in one line wrecks your balance, so keep your feet hip width apart like train tracks.
- Slamming your back knee into the floor ends the rep sloppily, so lower under control and stop just short.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
