Dead Hang

The dead hang is a timed hold where you hang from a pull-up bar with straight arms. It trains your forearms and grip, with your lats and shoulders working to keep you steady. Pick it to build grip for pulling and deadlifts, or as a stepping stone to pull-ups. A thicker bar or one-arm hang makes it harder.

How to do the dead hang

  1. 01Grab a pull-up bar with an overhand grip about shoulder width apart, wrapping your thumbs around it.
  2. 02Lift your feet off the floor so you hang with your arms fully straight.
  3. 03Keep your shoulders slightly engaged, not shrugged up to your ears and not tightly pulled down either.
  4. 04Let your legs hang still and together, with your abs lightly braced to stop swinging.
  5. 05Hold while breathing slowly and evenly, and step down once your grip starts to fail.

Coaching cues

  • Crush the bar
  • Long arms, quiet body
  • Slow breaths, stay relaxed

Common mistakes

  • Hanging completely passive with your shoulders jammed into your ears can feel unstable; keep slight tension in your shoulders.
  • Gripping with your thumb over the bar weakens the hold for most people; wrap your thumb around it.
  • Swinging or kicking your legs wastes grip and energy; keep your legs together and still.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Holds are logged in seconds. Hit your target and the next one grows by 5 to 15 seconds, depending on how long you already hold.
  • Miss it and the next target is the time you actually held, never below 10 seconds.
  • Longer bodyweight holds mostly build endurance, so once 60 seconds is comfortable the weighted version is the path to more muscle.
  • Deload weeks drop the hold to 70 percent of the target so you recover.

The full method, with the maths, is in how mesocycles work.
