Dumbbell Wrist Curl

The dumbbell wrist curl is a small isolation exercise where you curl your wrist upward with your forearm resting on a bench or your thigh. It trains the forearm flexors on the palm side. Pick it for bigger forearms and a stronger grip that helps on heavy rows and deadlifts.

How to do the dumbbell wrist curl

  1. 01Sit on a bench and rest your forearm on your thigh or the bench, palm facing up and wrist just past the edge.
  2. 02Hold the dumbbell with a full grip and let your wrist bend back toward the floor.
  3. 03Let the dumbbell roll down toward your fingertips for extra range if your grip allows.
  4. 04Curl your wrist up as high as you can, keeping your forearm flat.
  5. 05Lower slowly until your wrist is fully bent back again, then start the next rep.

Coaching cues

  • Forearm stays flat
  • Only the wrist moves
  • Slow and full range

Common mistakes

  • Lifting the forearm off the support uses the biceps, so keep it pressed down the whole time.
  • Bouncing through short reps skips most of the range, so lower the wrist fully every rep.
  • Going too heavy turns reps into jerks, so use a load you can move smoothly for higher reps.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
