Dumbbell Romanian Deadlift

The dumbbell Romanian deadlift is a hip hinge where you push your hips back and lower dumbbells down your thighs with soft knees. It trains the hamstrings and glutes, with the lower back holding position. Pick it to load the hamstrings under a long stretch with less fatigue than a full deadlift.

How to do the dumbbell romanian deadlift

  1. 01Stand with feet hip width, holding dumbbells in front of your thighs, palms facing you.
  2. 02Bend your knees slightly, brace your core and pull your shoulders back.
  3. 03Push your hips back and slide the dumbbells down the front of your legs, keeping your back flat.
  4. 04Stop when your hips can't move back any further, usually around mid shin, with a strong hamstring stretch.
  5. 05Drive your hips forward to stand up tall, squeezing your glutes at the top.

Coaching cues

  • Hips back, not down
  • Dumbbells skim your legs
  • Flat back, long neck

Common mistakes

  • Bending the knees more as you lower turns it into a squat, so keep the slight knee bend fixed.
  • Rounding the back to reach lower adds range in the wrong place, so stop when your hips stop moving back.
  • Letting the dumbbells drift forward pulls on the lower back, so keep them close to your legs.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
