Kettlebell Swing

The kettlebell swing is a ballistic hip hinge where you snap your hips forward to float the bell to chest height. It trains your glutes and hamstrings, with your abs and back holding the trunk rigid. Pick it over deadlifts when you want hip power and conditioning in the same set.

The kettlebell swing trains the glutes and hamstrings, with abs, back helping.

How to do the kettlebell swing

  1. 01Set the kettlebell about a foot in front of you, stand with feet a little wider than hip width.
  2. 02Hinge at the hips, grip the handle with both hands and tilt the bell back toward you.
  3. 03Hike the bell back between your thighs like a football snap, forearms close to your inner legs.
  4. 04Drive your hips forward hard and stand tall, letting the bell float up to roughly chest height.
  5. 05Let the bell fall, wait until your forearms meet your hips, then hinge back and repeat.

Coaching cues

  • Hinge, do not squat
  • Snap the hips, arms are just ropes
  • Squeeze glutes hard at the top

Common mistakes

  • Lifting the bell with your arms and shoulders turns it into a front raise, so let the hip snap do the work.
  • Squatting the bell down bends your knees too much, so push your hips back and keep the shins nearly vertical.
  • Leaning back at the top loads your lower back, so finish standing straight with ribs down and glutes locked.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
