Trap Bar Deadlift
The trap bar deadlift is a deadlift using a hexagonal bar that you stand inside. It trains your glutes, hamstrings and quads, with your back and traps holding position. Handles at your sides keep the load centred, so it is easier to learn and often kinder on the lower back than a straight-bar deadlift.
Muscles worked
The trap bar deadlift trains the glutes and hamstrings and quadriceps, with back, traps helping.

Weekly sets for glutes
Hard sets per week that Swole.fit plans for glutes, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the trap bar deadlift
- 01Step into the centre of the trap bar with feet about hip width apart.
- 02Hinge and bend your knees to grip the handles in the middle, arms straight.
- 03Set a flat back, chest up and shoulders slightly in front of the handles.
- 04Brace your abs, then push the floor away until you stand tall with hips and knees locked.
- 05Lower the bar by pushing your hips back and bending your knees until the plates touch down.
Coaching cues
- Push the floor away
- Chest up, back flat
- Stand tall, squeeze glutes
Common mistakes
- Rounding your back off the floor reduces control, so brace hard and set a flat spine before you pull.
- Gripping off-centre makes the bar tip, so hold the handles in the middle for a balanced pull.
- Hyperextending at the top loads your lower back, so finish standing straight with glutes squeezed.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
