Barbell Romanian Deadlift
The barbell Romanian deadlift is a hip hinge that lowers the bar from standing to around mid-shin with soft knees and a flat back. It trains your hamstrings and glutes through a long stretch, with your back muscles holding position. Pick it to build hamstrings and hinge strength without pulling from the floor.

Weekly sets for hamstrings
Hard sets per week that Swole.fit plans for hamstrings, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the barbell romanian deadlift
- 01Stand tall holding the bar at your hips with an overhand grip just outside your thighs.
- 02Soften your knees slightly and keep them at that angle for the whole set.
- 03Push your hips back and slide the bar down your thighs, keeping your back flat.
- 04Lower until you feel a strong hamstring stretch, usually just below the knees to mid-shin.
- 05Drive your hips forward to stand, squeezing your glutes without leaning back at the top.
Coaching cues
- Push your hips back to the wall.
- Bar stays glued to your legs.
- Proud chest, flat back.
Common mistakes
- Bending your knees more as you lower turns it into a conventional deadlift, so fix the knee angle and hinge from the hips.
- Letting the bar drift forward away from your legs loads your lower back, so drag it down your thighs.
- Chasing extra range by rounding your back misses the point, so stop where the stretch peaks with a flat spine.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
