Dumbbell Upright Row

The dumbbell upright row is a standing pull where you lift dumbbells up the front of your body with your elbows leading. It trains the side delts and upper traps, with the biceps assisting. Dumbbells let your hands move freely, which many lifters find kinder on the shoulders than a fixed barbell.

How to do the dumbbell upright row

  1. 01Stand tall holding dumbbells in front of your thighs with an overhand grip, palms facing you.
  2. 02Brace your core and keep your chest up.
  3. 03Pull the dumbbells up close to your body, leading with your elbows out to the sides.
  4. 04Stop when your elbows reach about shoulder height, with your hands below your elbows.
  5. 05Lower slowly back to your thighs and repeat.

Coaching cues

  • Elbows high, hands low
  • Keep the dumbbells close
  • Stop at shoulder height

Common mistakes

  • Pulling the elbows far above the shoulders can pinch the joint, so stop at shoulder height or slightly below.
  • Letting the wrists lead puts the biceps in charge, so think about lifting with your elbows.
  • Leaning back to heave the weight up adds momentum, so stay tall and use a load you can control.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
