Barbell Behind Neck Press

The barbell behind the neck press is an overhead press that starts with the bar on your upper back instead of your front shoulders. It hits your side and rear delts more than a front press, with triceps and traps assisting. Use it only if you have the shoulder mobility to reach the position comfortably.

How to do the barbell behind neck press

  1. 01Set the bar on your upper traps from a rack, gripping it a little wider than shoulder width.
  2. 02Sit tall or stand with your trunk braced, head neutral and elbows directly under the bar.
  3. 03Press the bar straight up over the back of your head until your arms lock out.
  4. 04Lower under control only as far as feels comfortable, usually to about ear level.
  5. 05Keep the bar stacked over your shoulders throughout, and stop the set if you feel sharp pain.

Coaching cues

  • Head neutral, chin slightly tucked.
  • Elbows stacked under the bar.
  • Lower only as far as you own.

Common mistakes

  • Forcing the bar down to your neck without the mobility for it pushes the shoulder too far, so stop around ear level.
  • Jutting your head far forward to clear the bar strains your neck, so keep your chin neutral and widen your grip slightly.
  • Going heavy before the position feels natural invites trouble, so start light and add weight slowly over weeks.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
