Dumbbell Shoulder Press

The dumbbell shoulder press is an overhead press with a dumbbell in each hand, seated or standing. It trains the shoulders, mainly the front delts, with the triceps doing much of the lockout. Pick it over the barbell press for a more natural pressing path and to keep both sides honest.

How to do the dumbbell shoulder press

  1. 01Sit on a bench set upright or slightly reclined, with the dumbbells at shoulder height and palms facing forward.
  2. 02Keep your feet planted, your back against the pad and your ribs pulled down.
  3. 03Press the dumbbells up until your arms are straight overhead, letting them drift slightly together.
  4. 04Lower slowly until the dumbbells reach about ear or chin level, forearms vertical.
  5. 05Breathe in at the bottom, brace, and press again.

Coaching cues

  • Forearms vertical under the weight
  • Ribs down, glutes tight
  • Finish with biceps beside your ears

Common mistakes

  • Leaning back hard turns it into an incline press, so keep your ribs down and your back against the pad.
  • Stopping the descent at forehead height cuts the range, so lower until the dumbbells reach roughly ear level.
  • Letting the elbows drift behind your body strains the shoulder, so keep them slightly in front of your torso.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
