Dumbbell Arnold Press

The dumbbell Arnold press is a shoulder press that starts with palms facing you and rotates to palms forward as you press. It trains the shoulders, mostly the front delts, with the triceps assisting. Choose it for extra front delt work and a longer path than the standard dumbbell press.

How to do the dumbbell arnold press

  1. 01Sit upright holding the dumbbells in front of your shoulders, palms facing you and elbows in front of your body.
  2. 02Brace your core and keep your back against the bench pad.
  3. 03Press the dumbbells up while rotating your palms outward and moving your elbows out to the sides.
  4. 04Finish with your arms straight overhead and palms facing forward.
  5. 05Reverse the rotation on the way down, returning to palms facing you at chin height.

Coaching cues

  • Rotate and press in one motion
  • Elbows open as you rise
  • Smooth turn, no jerk

Common mistakes

  • Rotating first and then pressing splits the lift into two moves, so blend the turn into the press.
  • Arching your lower back to finish reps shifts the load to your chest, so stay braced and lower the weight.
  • Rushing the lowering phase loses the front delt work, so reverse the rotation slowly on the way down.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
