Hip Abduction Machine

The hip abduction machine is a seated exercise where you push padded arms outward with your knees. It trains the glutes, mainly the gluteus medius and minimus on the side of your hip, with some help from the hip flexors. Use it to strengthen the glutes squats and lunges miss.

How to do the hip abduction machine

  1. 01Set the start position so the pads rest on the outside of your knees with your legs together.
  2. 02Sit with your back on the pad, or lean slightly forward to bias the upper glutes more.
  3. 03Grab the handles and keep your hips planted in the seat.
  4. 04Push your knees apart as far as you can without your hips lifting.
  5. 05Return slowly until your knees are nearly together, keeping tension on the glutes.

Coaching cues

  • Push out through the knees
  • Hips stay down in the seat
  • Control the way back

Common mistakes

  • Letting the pads snap back together drops tension, so slow the return and stop just before they touch.
  • Lifting or rocking your hips to push heavier weight cuts the glute work, so stay seated and lower the load.
  • Using only a tiny range at the start skips the end range, so push out as far as you can each rep.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
