Wall Sit

The wall sit is an isometric hold where you slide your back down a wall until your thighs are parallel to the floor, then stay there. It trains your quads, with your glutes assisting, and builds burning endurance. Pick it when you want leg work with no movement or equipment. Sit lower or hold longer to make it harder.

How to do the wall sit

  1. 01Stand with your back flat against a wall and your feet about hip width apart, roughly two foot lengths from the wall.
  2. 02Slide your back down the wall until your thighs are parallel to the floor.
  3. 03Adjust your feet so your knees sit directly above your ankles, forming roughly 90 degree angles.
  4. 04Keep your back, shoulders and head against the wall with your arms by your sides or crossed.
  5. 05Hold the position while breathing slowly and evenly, without pushing your hands on your thighs.

Coaching cues

  • Thighs parallel, knees over ankles
  • Back flat on the wall
  • Keep breathing through the burn

Common mistakes

  • Resting your hands on your thighs takes load off your quads; cross your arms or let them hang by your sides.
  • Sitting too high makes the hold easy and short on training effect; lower until your thighs are close to parallel.
  • Placing your feet too close to the wall pushes your knees past your toes; walk them out until your shins are vertical.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Holds are logged in seconds. Hit your target and the next one grows by 5 to 15 seconds, depending on how long you already hold.
  • Miss it and the next target is the time you actually held, never below 10 seconds.
  • Longer bodyweight holds mostly build endurance, so once 60 seconds is comfortable the weighted version is the path to more muscle.
  • Deload weeks drop the hold to 70 percent of the target so you recover.

The full method, with the maths, is in how mesocycles work.
