Barbell Decline Press

The barbell decline press is a bench press on a head-down bench, usually 15 to 30 degrees, that emphasizes your lower chest and triceps while asking less of your front shoulders. Pick it when you want to press heavy through a shorter range of motion with less shoulder involvement than the flat bench.

How to do the barbell decline press

  1. 01Hook your legs under the pads of a decline bench and lie back with your eyes under the bar.
  2. 02Grip slightly wider than shoulder width and have a spotter help with the lift-off when possible.
  3. 03Unrack and bring the bar over your lower chest with arms locked and shoulder blades pulled back.
  4. 04Lower the bar under control to your lower chest, near the bottom of your sternum.
  5. 05Press straight back up to lockout, keeping your shoulder blades set and wrists stacked over elbows.

Coaching cues

  • Lock your legs under the pads.
  • Lower to the bottom of your sternum.
  • Keep the bar path short and controlled.

Common mistakes

  • Letting the bar drift toward your neck puts it in a risky spot, so track it to your lower chest every rep.
  • Racking and unracking alone from a decline is awkward, so use a spotter for the lift-off and the return.
  • Going too steep makes the range so short you lose the chest stretch, so keep the decline around 15 to 30 degrees.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
