Dumbbell Decline Press

The dumbbell decline press is a pressing movement on a bench angled head down. It hits the chest with a bias toward the lower pec fibres, with the triceps assisting. Pick it when you want chest volume with less shoulder involvement than flat or incline work.

How to do the dumbbell decline press

  1. 01Hook your feet under the pads of a decline bench set to about 15 to 30 degrees, holding the dumbbells on your thighs.
  2. 02Lie back carefully, bringing the dumbbells to your lower chest as you go down.
  3. 03Pull your shoulder blades back and press the dumbbells up until your arms are straight over your lower chest.
  4. 04Lower under control until the dumbbells sit beside your lower chest, elbows tucked around 45 degrees.
  5. 05Press back up, then finish the set by bringing the dumbbells to your chest before sitting up.

Coaching cues

  • Lock your legs under the pads
  • Lower to the bottom of your chest
  • Push the bench away from you

Common mistakes

  • Using a steep decline makes the lift awkward and short, so keep the angle shallow at around 15 to 30 degrees.
  • Dropping the dumbbells to the floor from the bottom position is risky, so curl them back to your chest before sitting up.
  • Letting the dumbbells drift toward your neck changes the line of pull, so keep them tracking over your lower chest.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
