Barbell Floor Press

The barbell floor press is a bench press done lying on the floor, so your upper arms stop on the ground and cut off the bottom of the range. It trains your chest and especially your triceps lockout strength. Use it when you have no bench or want a shoulder-friendly partial press.

How to do the barbell floor press

  1. 01Set the hooks in a power rack low enough that you can reach the bar with straight arms from the floor.
  2. 02Lie under the bar with your eyes beneath it, knees bent or legs straight, and shoulder blades pulled together.
  3. 03Grip slightly wider than shoulder width and unrack the bar so it sits over your chest.
  4. 04Lower until your upper arms rest on the floor, then pause briefly while keeping tension in your chest.
  5. 05Press back to lockout without bouncing your elbows off the ground.

Coaching cues

  • Touch the floor softly with your elbows.
  • Pause dead still at the bottom.
  • Keep elbows tucked at about 45 degrees.

Common mistakes

  • Slamming your elbows into the floor adds momentum, so lower slowly and settle into a soft pause.
  • Flaring your elbows wide makes your arms hit the floor early and loads the shoulders, so tuck them to about 45 degrees.
  • Unracking from hooks set too high forces a sloppy reach, so set the hooks low before you lie down.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
