Dumbbell Bench Press

The dumbbell bench press is a flat bench press with a dumbbell in each hand. It trains the chest, with the triceps and front delts helping. Pick it over the barbell when you want a deeper stretch, a freer path for your shoulders and each side working on its own.

How to do the dumbbell bench press

  1. 01Sit on the end of a flat bench with the dumbbells on your thighs, then lie back and kick them up to your chest.
  2. 02Plant your feet, pull your shoulder blades back and down, and keep a small natural arch in your upper back.
  3. 03Press the dumbbells up until your arms are straight over your shoulders, palms facing your feet or slightly angled in.
  4. 04Lower under control until the dumbbells sit level with your chest and you feel a stretch across your pecs.
  5. 05Keep your elbows around 45 to 60 degrees from your torso, then press back up along the same slight arc.

Coaching cues

  • Shoulder blades pinned to the bench
  • Elbows under the wrists the whole way
  • Press up and slightly in

Common mistakes

  • Flaring the elbows straight out to 90 degrees loads the front of the shoulder, so tuck them to roughly 45 to 60 degrees.
  • Clanging the dumbbells together at the top steals tension, so stop them a few centimetres apart over your chest.
  • Cutting the range short to move more weight shrinks the stretch, so lower until the dumbbells reach chest level every rep.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
