Barbell Bench Press
The barbell bench press is a horizontal press performed lying on a flat bench, and it trains your chest with your triceps and front shoulders helping. Pick it when you want the heaviest pressing load you can safely handle and a simple, measurable way to track upper-body strength over time.

Weekly sets for chest
Hard sets per week that Swole.fit plans for chest, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the barbell bench press
- 01Lie on the bench with your eyes under the bar and your feet planted flat on the floor.
- 02Grip the bar slightly wider than shoulder width, wrists stacked over forearms and thumbs wrapped around.
- 03Pull your shoulder blades back and down, set a slight arch, then unrack the bar over your shoulders.
- 04Breathe in, brace, and lower the bar under control to your lower chest with elbows tucked 45 to 70 degrees.
- 05Press up and slightly back toward your shoulders until your arms lock out, then breathe and repeat.
Coaching cues
- Bend the bar to engage your lats.
- Drive your feet into the floor.
- Keep your shoulder blades pinned to the bench.
Common mistakes
- Flaring your elbows straight out to 90 degrees loads the shoulders, so tuck them to roughly 45 to 70 degrees from your torso.
- Bouncing the bar off your chest skips the hardest part of the rep, so lower it under control and touch lightly.
- Lifting your hips off the bench changes the press angle, so keep your glutes down while you drive with your legs.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
