Dumbbell Goblet Squat
The dumbbell goblet squat is a squat with one dumbbell held vertically against your chest. It trains the quads and glutes, with your abs working hard to keep you upright. The front load makes good depth and posture easy to find, so it suits beginners and anyone without a squat rack.
Muscles worked
The dumbbell goblet squat trains the quadriceps and glutes, with abs helping.

How to do the dumbbell goblet squat
- 01Hold one dumbbell vertically at your chest, cupping the top plate with both hands and elbows pointing down.
- 02Stand with feet about shoulder width, toes turned out slightly.
- 03Brace your core and sit down between your heels, pushing your knees out over your toes.
- 04Descend until your hip crease is below your knees or as deep as you can keep a neutral back.
- 05Drive through your whole foot to stand up, keeping your chest tall and the dumbbell against your body.
Coaching cues
- Sit between your heels
- Elbows inside your knees at the bottom
- Chest proud, dumbbell close
Common mistakes
- Letting the dumbbell drift away from your chest pulls you forward, so keep it tight against your sternum.
- Knees caving in as you stand shifts stress inward, so push them out in line with your toes.
- Heels lifting off the floor throws your balance forward, so sit back slightly and keep your whole foot planted.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
