Plank
The plank is an isometric core hold where you support your body on your forearms and toes in a straight line. It trains your abs to resist your lower back sagging, with your shoulders working to hold you up. Pick it to build trunk stability. Hard squeezing for 20 to 40 seconds beats sagging through a few minutes.
Muscles worked
The plank trains the abs, with shoulders helping.
Weekly sets for abs
Hard sets per week that Swole.fit plans for abs, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the plank
- 01Place your forearms on the floor with your elbows under your shoulders and your hands shoulder width apart.
- 02Step your feet back so you rest on your toes, with your body straight from heels to head.
- 03Tuck your pelvis slightly, squeeze your glutes and pull your ribs down toward your hips.
- 04Push the floor away with your forearms so your upper back stays slightly rounded, not sunken.
- 05Hold the position while breathing slowly and steadily through your nose, keeping your abs tight.
Coaching cues
- Squeeze glutes, ribs to hips
- Push the floor away
- Breathe without losing tension
Common mistakes
- Letting your hips sag puts the load on your lower back; squeeze your glutes and tuck your pelvis slightly.
- Piking your hips high makes the hold easier and less useful; lower them until your body forms one line.
- Holding your breath spikes tension and ends sets early; breathe in short, controlled breaths while bracing.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Holds are logged in seconds. Hit your target and the next one grows by 5 to 15 seconds, depending on how long you already hold.
- Miss it and the next target is the time you actually held, never below 10 seconds.
- Longer bodyweight holds mostly build endurance, so once 60 seconds is comfortable the weighted version is the path to more muscle.
- Deload weeks drop the hold to 70 percent of the target so you recover.
The full method, with the maths, is in how mesocycles work.
