Weighted Plank

The weighted plank is a forearm plank with a plate or sandbag resting on your upper back. The extra load forces your abs to work harder to stop your hips sagging, with your shoulders and lower back stabilising. Pick it once standard planks feel easy past 60 seconds. Add load in small steps.

How to do the weighted plank

  1. 01Set up in a forearm plank with your elbows under your shoulders and your body in a straight line.
  2. 02Have a partner place a plate or sandbag flat across your upper back, between your shoulder blades.
  3. 03Squeeze your glutes, tuck your pelvis slightly and brace your abs against the extra load.
  4. 04Hold the position while breathing in short, controlled breaths without letting your hips sink.
  5. 05Have your partner remove the weight before you lower your knees to the floor.

Coaching cues

  • Weight sits on your upper back
  • Brace harder than a normal plank
  • Hips stay level under load

Common mistakes

  • Placing the weight on your lower back pushes you into an arch; keep it high, between your shoulder blades.
  • Adding too much weight too soon makes your hips sag immediately; start light and stop the set when form breaks.
  • Dropping to the floor with the weight still on you is awkward and risky; have a partner lift it off first.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Holds are logged in seconds. Hit your target and the next one grows by 5 to 15 seconds, depending on how long you already hold.
  • Miss it and the next target is the time you actually held, never below 10 seconds.
  • Once the target reaches 60 seconds, the plan adds load and resets the hold to 30 seconds.
  • Deload weeks drop the hold to 70 percent of the target so you recover.

The full method, with the maths, is in how mesocycles work.
