Step-ups

The step-up is a single-leg exercise where you step onto a box or bench and stand up on top of it. It trains your quads and glutes, with your hamstrings assisting. Its controlled, real-world pattern makes it friendly for beginners. A higher box puts more work on your glutes. Holding weights makes it harder.

How to do the step-ups

  1. 01Stand facing a sturdy box or bench about knee height and place one whole foot flat on top.
  2. 02Lean your chest slightly forward so your weight sits over the top foot.
  3. 03Push through the heel of the top foot to stand up, without pushing off the floor with your back foot.
  4. 04Stand fully tall on the box, bringing your trailing foot up beside it or holding it in the air.
  5. 05Step back down slowly with the same trailing foot and repeat on the same side.

Coaching cues

  • Top leg does all the work
  • Whole foot on the box
  • Lower down slowly, don't drop

Common mistakes

  • Bouncing off your back toe to get up turns it into a jump; keep your back foot passive and push only through the top foot.
  • Using a box so high your hips sit below your knee makes you round forward; pick a height you can step onto with a straight back.
  • Placing only your toes on the box makes the knee do everything; plant your whole foot so your heel can drive.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Once the top of the range is easy, Swole.fit suggests a harder variation or added load.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
