Cable Rope Curl

The cable rope curl is a biceps isolation exercise where you curl a rope from a low pulley and pull the ends apart at the top. Starting neutral and twisting outward as you curl blends hammer and supinated curls in one rep. Use it when you want a strong peak contraction and a grip that is easy on the wrists.

How to do the cable rope curl

  1. 01Set the pulley at the lowest position and attach a rope.
  2. 02Grab the rope ends with palms facing each other and stand a small step back from the stack.
  3. 03Pin your elbows to your sides and let your arms hang straight.
  4. 04Curl the rope up and twist your pinkies outward as your hands pass your waist.
  5. 05Spread the rope ends apart at the top, squeeze, then lower slowly to straight arms.

Coaching cues

  • Curl and turn the pinkies out
  • Split the rope at the top
  • Elbows stay locked in place

Common mistakes

  • Keeping your hands neutral the whole way makes it a hammer curl, so rotate your palms up as you curl.
  • Pulling the rope ends together to your chest shortens the range, so spread them apart at the top.
  • Leaning back to finish heavy reps swaps biceps for hip extension, so stand upright and choose a lighter pin.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
