Dumbbell Concentration Curl

The dumbbell concentration curl is a seated single-arm curl with your elbow braced against your inner thigh. It isolates the biceps and leaves almost no way to cheat. Pick it when you want a strict, focused squeeze at the top or extra work for a lagging arm.

How to do the dumbbell concentration curl

  1. 01Sit on the end of a bench with your feet wide and lean forward slightly.
  2. 02Hold a dumbbell in one hand and rest the back of that upper arm against your inner thigh.
  3. 03Let the arm hang straight down with your palm facing away from your leg.
  4. 04Curl the dumbbell toward your shoulder, keeping your upper arm pressed into your thigh.
  5. 05Squeeze hard at the top, then lower slowly until your arm is straight.

Coaching cues

  • Upper arm pinned to thigh
  • Curl to the shoulder, not the face
  • Hard squeeze at the top

Common mistakes

  • Lifting the upper arm off your thigh brings the shoulder in, so keep it pressed into your leg.
  • Leaning back to finish reps uses your body, so stay still and drop the weight slightly.
  • Skipping the bottom half of the rep misses the stretch, so lower until your elbow is straight.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
