Dumbbell Bicep Curl

The dumbbell bicep curl is the classic arm exercise where you curl dumbbells from your thighs to your shoulders. It isolates the biceps. Dumbbells let you keep your palms turned up through the lift, which matches how the biceps work, and they stop a stronger arm from carrying a weaker one.

How to do the dumbbell bicep curl

  1. 01Stand tall with a dumbbell in each hand at your sides, palms facing forward.
  2. 02Pin your elbows to your sides and brace your core.
  3. 03Curl the dumbbells up by bending at the elbow until your forearms are close to vertical.
  4. 04Squeeze your biceps at the top, then lower slowly until your arms are fully straight.
  5. 05Curl both arms together or alternate, keeping the rep count equal.

Coaching cues

  • Elbows stay pinned
  • Pinkies turn up at the top
  • Lower under control

Common mistakes

  • Swinging your torso to lift the weight uses your back, so stand still and pick dumbbells you can curl cleanly.
  • Letting the elbows drift forward shortens the range, so keep them by your sides throughout.
  • Stopping short at the bottom skips the stretch, so straighten your arms fully between reps.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
