Dumbbell Incline Curl

The dumbbell incline curl is a curl done lying back on an incline bench so your arms hang behind your body. It isolates the biceps in a lengthened position, with extra stretch on the long head. Pick it when you want more stretch than any standing curl can give.

How to do the dumbbell incline curl

  1. 01Set a bench to around 45 to 60 degrees and sit back with a dumbbell in each hand.
  2. 02Let your arms hang straight down behind your torso, palms facing forward.
  3. 03Keep your upper arms still and curl the dumbbells toward your shoulders.
  4. 04Squeeze at the top, then lower slowly to a full stretch with straight arms.

Coaching cues

  • Arms hang behind your body
  • Upper arms stay still
  • Own the stretch at the bottom

Common mistakes

  • Letting the elbows swing forward removes the stretch, so keep your upper arms pointed at the floor.
  • Lifting your head and shoulders off the bench to help is a cheat, so keep your back on the pad.
  • Going as heavy as your standing curl usually fails, so drop the load to own the full range.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
