Dumbbell Preacher Curl

The dumbbell preacher curl is a curl done with your upper arm resting on an angled preacher pad. It isolates the biceps and loads them hardest near the stretched bottom position. The pad stops your shoulders and torso from helping, which makes it one of the strictest curls you can do.

How to do the dumbbell preacher curl

  1. 01Sit at a preacher bench and set the seat so your armpit rests snugly at the top of the pad.
  2. 02Hold a dumbbell in one hand with your palm up and the back of your arm flat on the pad.
  3. 03Curl the dumbbell up until your forearm is close to vertical.
  4. 04Lower slowly until your elbow is nearly straight, keeping tension on the bicep.
  5. 05Complete every rep on one arm, then switch and start with the same seat height.

Coaching cues

  • Armpit tight to the pad
  • Slow through the bottom
  • Stop just short of vertical

Common mistakes

  • Dropping into a locked elbow at the bottom is jarring, so control the last few centimetres of each rep.
  • Lifting your elbow off the pad brings in the shoulders, so keep the back of your arm in contact throughout.
  • Curling all the way past vertical lets the biceps rest, so stop when your forearm is near upright.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
