Dumbbell Shrug
The dumbbell shrug is a standing exercise where you lift your shoulders straight up toward your ears while holding dumbbells at your sides. It isolates the upper traps. Dumbbells let your arms hang naturally beside your body, which gives a cleaner path than a barbell dragging against your thighs.

The dumbbell shrug trains the traps.

Weekly sets for traps
Hard sets per week that Swole.fit plans for traps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the dumbbell shrug
- 01Stand tall with a dumbbell in each hand at your sides, palms facing in and arms straight.
- 02Brace your core and keep your chin level and your chest up.
- 03Lift your shoulders straight up toward your ears as high as they'll go.
- 04Hold the top for a second, then lower your shoulders all the way down to a full stretch.
Coaching cues
- Shoulders to ears
- Straight up, straight down
- Hold the top for a count
Common mistakes
- Rolling the shoulders in circles adds nothing, so lift and lower in a straight vertical line.
- Bending the elbows to help pull turns it into an upright row, so keep your arms long and relaxed.
- Bouncing through tiny reps with heavy weight misses the range, so use a load you can hold at the top.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
