Machine Shrug
The machine shrug is a standing or seated shrug where you lift a lever arm or handles by elevating your shoulders. It isolates the upper traps. The fixed path and easy loading let you go heavy without a barbell rubbing your thighs, and it frees your grip with some models.

The machine shrug trains the traps.

Weekly sets for traps
Hard sets per week that Swole.fit plans for traps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the machine shrug
- 01Set the handles or shoulder pads so you start with your arms straight and shoulders relaxed down.
- 02Stand or sit tall with your core braced and your chin neutral.
- 03Shrug your shoulders straight up toward your ears as high as you can.
- 04Hold the top for a moment, then lower slowly to a full stretch.
Coaching cues
- Shoulders to ears, straight up
- Pause at the top
- Full drop at the bottom
Common mistakes
- Rolling your shoulders in circles adds nothing for the traps, so move straight up and down.
- Bending your elbows to help lift turns it into a curl, so keep your arms straight and relaxed.
- Bouncing through tiny reps limits growth, so use the full range from a deep stretch to a high squeeze.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
