Barbell Shrug
The barbell shrug is a simple isolation exercise where you lift your shoulders straight up toward your ears while holding a loaded bar. It targets your upper traps directly. Choose it when you want heavy, focused trap work without the technical demands of a deadlift or a clean.
Muscles worked
The barbell shrug trains the traps.

Weekly sets for traps
Hard sets per week that Swole.fit plans for traps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the barbell shrug
- 01Set the bar in a rack at mid-thigh height and grip it just outside your thighs, palms facing you.
- 02Unrack and stand tall with arms straight, chest up and feet hip width apart.
- 03Shrug your shoulders straight up toward your ears as high as they go.
- 04Pause for a second at the top and squeeze your traps hard.
- 05Lower slowly until your shoulders are fully down and you feel a stretch, then repeat.
Coaching cues
- Shoulders up to your ears.
- Pause and squeeze at the top.
- Keep your arms long like ropes.
Common mistakes
- Rolling your shoulders in circles adds nothing for the traps, so move straight up and straight down.
- Bending your elbows turns it into a partial curl, so keep your arms straight and let the traps lift.
- Cutting the range short with too much weight wastes the set, so lighten it until you hit full height and full stretch.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
