Trap Bar Shrug
The trap bar shrug is a shoulder shrug done while standing inside a hex bar holding the side handles. It isolates your upper traps. The neutral grip and load at your sides let you shrug straight up without the bar dragging your thighs, which makes heavy, clean trap work much easier.

The trap bar shrug trains the traps.

Weekly sets for traps
Hard sets per week that Swole.fit plans for traps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the trap bar shrug
- 01Stand in the centre of the trap bar and deadlift it up to standing with straight arms.
- 02Hold the handles with a neutral grip, shoulders relaxed and arms long.
- 03Shrug your shoulders straight up toward your ears as high as you can.
- 04Pause briefly at the top and squeeze your traps.
- 05Lower your shoulders slowly to a full stretch before the next rep.
Coaching cues
- Shoulders straight up to ears
- Pause and squeeze at the top
- Arms stay straight
Common mistakes
- Rolling your shoulders in circles adds nothing useful, so move straight up and down.
- Bending your elbows to help the lift turns it into a row, so keep your arms long like hooks.
- Cutting the range short with too much weight limits trap growth, so lower the load and use a full shrug.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
