Cable Shrug
The cable shrug is an upper trap isolation exercise where you lift your shoulders toward your ears while holding a bar or handles from a low pulley. Cables keep tension at the bottom of the rep and allow a slightly forward line of pull. Use it to add trap volume without loading your grip as heavily as barbell shrugs.

The cable shrug trains the traps.

Weekly sets for traps
Hard sets per week that Swole.fit plans for traps, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the cable shrug
- 01Set the pulley at the lowest position and attach a straight bar, or use two pulleys with D-handles.
- 02Grab the attachment at shoulder width and stand tall with your arms hanging straight.
- 03Let your shoulders drop down fully so you feel a stretch along the top of your neck.
- 04Shrug your shoulders straight up toward your ears as high as they will go.
- 05Hold the top for a second, then lower your shoulders slowly back to the stretch.
Coaching cues
- Shoulders to ears, straight up
- Arms are hooks, not levers
- Pause hard at the top
Common mistakes
- Rolling your shoulders in circles adds nothing for the traps, so move straight up and straight down.
- Bending your elbows to help lift turns it into a partial upright row, so keep your arms straight throughout.
- Bouncing through short, fast reps skips the stretch and squeeze, so pause briefly at both the bottom and top.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
The full method, with the maths, is in how mesocycles work.
