Smith Machine Bench Press
The Smith machine bench press is a flat bench press with the bar locked on vertical rails. It trains the chest with the triceps and front delts assisting. The fixed path removes balancing, so you can push closer to failure alone and focus on the chest more than with a free bar.
Muscles worked
The smith machine bench press trains the chest, with triceps, shoulders helping.
Weekly sets for chest
Hard sets per week that Swole.fit plans for chest, counting every exercise that trains it. Start a cycle near the growth line and climb toward the recovery limit before a deload.
How to do the smith machine bench press
- 01Place a flat bench under the bar so it lowers to your lower chest, just below the nipple line.
- 02Lie down with your eyes roughly under the bar, feet flat, and shoulder blades squeezed together.
- 03Grip slightly wider than shoulder width and unrack by rotating the hooks off the safety pegs.
- 04Lower the bar to your lower chest with your elbows about 45 to 60 degrees from your torso.
- 05Press straight up along the rails until your arms are nearly locked, then repeat.
- 06Set the safety stops just below your chest height before your first working set.
Coaching cues
- Bench positioned so the bar hits low chest
- Bend the bar into a smile
- Touch soft, press hard
Common mistakes
- Placing the bench so the bar lands on your neck or upper chest strains the shoulders, so slide the bench until it meets your lower chest.
- Forgetting to set the safety stops leaves you stuck under a failed rep, so lock them just below chest height first.
- Bouncing the bar off your chest removes tension and control, so lower to a light touch and press from there.
How Swole.fit programs it
Log it once and the app plans the next session for you.
- Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
- Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
- Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
- Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.
