Machine Decline Chest Press

The machine decline chest press pushes the handles forward and slightly down. It emphasises the lower, sternal fibres of your chest, with the triceps assisting. Choose it when you want lower chest volume with less shoulder involvement than flat or incline pressing, and no bench to hang off.

How to do the machine decline chest press

  1. 01Set the seat so the handles line up with your lower chest, around the bottom of your sternum.
  2. 02Sit with your back against the pad, feet locked in, and shoulder blades squeezed together.
  3. 03Grip the handles with a neutral or slightly pronated grip, wrists straight.
  4. 04Press down and forward until your arms are nearly straight and your chest is tight.
  5. 05Let the handles return slowly until you feel a stretch along the lower edge of your chest.

Coaching cues

  • Press down and away, like closing a drawer low
  • Keep your ribs down
  • Squeeze the lower chest at the end

Common mistakes

  • Seating yourself too high makes the press feel like a flat press, so drop the seat until the handles meet your lower chest.
  • Bending your wrists back under load reduces force transfer, so keep your knuckles in line with your forearms.
  • Rushing the return lets the stack slam, so take two to three seconds on every eccentric.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
