Cable Fly

The cable fly is a chest isolation exercise where you bring two cable handles together in a wide arc, usually with pulleys at chest height. It trains the chest with steady tension through the whole range, so the middle of the rep never goes slack. Use it after presses to add chest volume without more pressing fatigue.

How to do the cable fly

  1. 01Set both pulleys at chest height and clip a D-handle to each one.
  2. 02Take a handle in each hand and step forward until the cables pull your arms back into a light chest stretch.
  3. 03Plant a split stance, brace your midsection and keep a slight bend in your elbows.
  4. 04Bring the handles together in a wide arc until they meet in front of your sternum.
  5. 05Pause with your chest squeezed, then open back out along the same arc under control.

Coaching cues

  • Move in an arc, never a straight line
  • Lead with your biceps, not your hands
  • Handles meet at sternum height

Common mistakes

  • Pressing the handles forward instead of arcing them shifts work to the triceps, so think of wrapping your arms around a barrel.
  • Shrugging your shoulders toward your ears as you squeeze takes the chest out of it, so keep shoulders packed down throughout.
  • Rushing the opening half of the rep wastes the best stretch, so take about two seconds to return to the start.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
