Dumbbell Fly

The dumbbell fly is a chest isolation exercise where you open your arms wide on a flat bench and hug them back together. It trains the chest through a long stretch without the triceps taking over. Pick it after your presses to add chest volume with little elbow stress.

How to do the dumbbell fly

  1. 01Lie on a flat bench and press the dumbbells over your chest with your palms facing each other.
  2. 02Soften your elbows into a slight bend and keep that angle fixed for the whole set.
  3. 03Open your arms out to the sides in a wide arc until you feel a deep stretch across your chest.
  4. 04Stop when your upper arms reach roughly torso level, then squeeze your chest to sweep the dumbbells back up.
  5. 05Bring the dumbbells together over your chest without letting them touch, and repeat.

Coaching cues

  • Hug a big tree
  • Elbow angle stays locked
  • Stretch wide, squeeze together

Common mistakes

  • Bending and straightening the elbows turns it into a press, so set a soft bend and keep it fixed.
  • Dropping the arms far below the bench overstretches the shoulder, so stop around torso level where you still feel control.
  • Going too heavy forces a short, jerky range, so pick a load you can lower slowly through the full stretch.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
