Pec Deck Fly

The pec deck fly is a seated chest fly where you push padded arms together in an arc. It isolates the chest with the elbows fixed in a slight bend, so the triceps stay out of it. Use it after pressing to load your pecs hard in the stretched position.

How to do the pec deck fly

  1. 01Set the seat so your elbows sit just below shoulder height when your forearms rest on the pads.
  2. 02Adjust the start position so the arms open to a comfortable stretch, not past your shoulder line.
  3. 03Sit tall with your back on the pad and your shoulder blades gently pulled back.
  4. 04Bring the pads together in front of your chest by squeezing your arms inward, leading with your elbows.
  5. 05Open the arms slowly until your chest is fully stretched, then repeat.

Coaching cues

  • Hug a big tree
  • Elbows drive the movement, hands just ride along
  • Own the stretch on the way out

Common mistakes

  • Setting the arms too far back can overstretch the front of the shoulder, so start where you feel a strong stretch without strain.
  • Rolling your shoulders forward to bang the pads together turns the rep into a shrug, so keep your chest up at the finish.
  • Seating too low pushes the elbows above the shoulders, so raise the seat until your upper arms are about level.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers isolation work toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
