Smith Machine Shoulder Press

The Smith machine shoulder press is a seated or standing overhead press with the bar on fixed rails. It trains the front and side delts, with the triceps assisting. Use it for heavy, stable overhead pressing when you want to remove balance and focus on driving the shoulders.

How to do the smith machine shoulder press

  1. 01Set an upright bench inside the Smith machine so the bar lowers just in front of your face.
  2. 02Sit with your back on the pad, feet planted, and core braced.
  3. 03Grip the bar just outside shoulder width and unrack it by rotating the hooks.
  4. 04Lower the bar to about chin height, keeping your forearms vertical.
  5. 05Press the bar straight up until your arms are nearly locked, then repeat.
  6. 06Set the safety stops at chin height before loading heavy sets.

Coaching cues

  • Bench slightly behind the bar path
  • Forearms vertical under the bar
  • Push your head through at the top

Common mistakes

  • Placing the bench so the bar hits your nose or forehead forces an awkward head tilt, so slide it until the path clears your face.
  • Lowering the bar behind your neck adds stress without extra delt work, so keep it in front of your face.
  • Leaning back to grind out reps shifts load to the chest, so keep your back on an upright pad.

How Swole.fit programs it

Log it once and the app plans the next session for you.

  • Most sets land between 8 and 15 reps, the range the plan steers compound lifts toward for size.
  • Week one starts around 2 to 3 reps in reserve. Each week you train a little closer to failure, ending around 0 to 1 in reserve before a deload week.
  • Hit the top of the range on every set and the next session adds the smallest real jump in weight, rounded to the plates, dumbbells or stack you actually have.
  • Sets for this exercise count toward your weekly volume for every muscle it trains: a full set for the primary muscles, half a set for the helpers.

The full method, with the maths, is in how mesocycles work.
